SINGAPOREAN MAN WALKS DAILY 10-20KM, EATS HIGH PROTEIN & LOSES 17KG IN 4.5 MONTHS

SINGAPORE — Frustrated by creeping weight gain and sluggish energy levels, a 32-year-old Singaporean resident has executed a remarkable physical transformation, shedding 17 kilograms in just 4.5 months through a straightforward, low-impact regimen: walking between 10 and 20 kilometers every day combined with a high-protein diet.

Jason Tan, a project manager living in Tampines, weighed 92kg in mid-March after years of long office hours and frequent hawker center meals rich in refined carbohydrates. Realizing his physical health was declining, Tan decided to revamp his daily routine without resorting to extreme crash diets or expensive gym memberships.

“I tried high-intensity interval training before, but it left me exhausted and prone to injury,” Tan said. “I wanted a lifestyle shift that was sustainable, simple, and effective. Walking allowed me to move consistently without burning out.”

The Daily Routine

Tan committed to accumulating between 15,000 and 25,000 steps daily—roughly 10 to 20 kilometers—by leveraging Singapore’s extensive Park Connector Network (PCN). His typical routine involved a 6-kilometer walk before heading to work, brisk walking during lunch breaks around the Central Business District, and an extended evening trek along East Coast Park or the Bedok Reservoir loop.

To complement his physical activity, Tan completely overhauled his nutritional habits. He prioritized high-protein meals to preserve lean muscle mass and maintain satiety while staying in a calorie deficit.

His revised daily menu replaced heavy carby hawker staples like char kway teow and laksa with balanced, protein-rich options:

  • Breakfast: Unsweetened soy milk paired with four boiled eggs.
  • Lunch: Double-portion sliced fish soup or steamed chicken breast with cai fan (economy rice), swapping white rice for extra green vegetables.
  • Dinner: Grilled salmon or tofu with stir-fried greens, prepared at home.
  • Hydration: Cutting out bubble tea and sugary beverages entirely in favor of plain water and black coffee.

Remarkable Results

By late July—just 18 weeks into his journey—Tan watched his weight drop from 92kg to 75kg. His waist size shrank from 36 inches to 30 inches, and his resting heart rate dropped significantly.

Local health experts note that Tan’s approach aligns with effective weight management principles. Low-intensity steady-state (LISS) cardio, such as daily walking, effectively burns calories while minimizing stress on the joints and nervous system. Meanwhile, a high-protein intake ensures that the weight lost comes predominantly from body fat rather than lean muscle tissue.

Medical professionals caution that while walking 20 kilometers a day requires substantial time and commitment, even moderate increases in daily movement combined with deliberate nutrition can yield significant health benefits for the average working adult.

For Tan, the transformation extends far beyond the physical numbers on the scale. “I feel lighter, my focus at work has improved, and I no longer feel sluggish in the afternoons,” he said. “Consistency in small daily habits makes all the difference.”
